Fix Your Sleep, Fix Your Hormones

People will spend six hundred dollars a month on supplements to raise their testosterone and won't go to bed an hour earlier.

There's a study I bring up constantly. Healthy young men, slept five hours a night for one week โ€” not a month, one week. Their daytime testosterone dropped by something like 10 to 15 percent. One week of the sleep schedule that a lot of men over 45 consider normal, and they aged their hormone profile by more than a decade of ordinary decline.

That's the cheapest intervention in this entire library and it's the one people won't do.

What sleep is actually doing

You're not off. You're running maintenance.

Growth hormone releases in pulses, heavily weighted toward deep sleep early in the night. Cut the night short and you're cutting into that directly.

Your muscle repairs while you're in there. That soreness from Tuesday gets resolved on Tuesday night, not at the gym on Wednesday. Training is the stimulus; sleep is where the adaptation gets built. Train hard and sleep badly and you've paid the cost without collecting.

Your appetite hormones reset. Short sleep shifts the balance between the hormones that say "eat" and "you're full," and it does it in the direction you don't want. This is why the week you sleep badly is the week you're raiding the pantry at 9pm with no willpower. That's not a character flaw, it's a measurable hormonal shift.

Your insulin sensitivity moves too. A few nights of short sleep pushes healthy people toward worse glucose handling.

Add those up and here's the uncomfortable summary: bad sleep produces the exact symptom list people take to a hormone clinic. Tired, soft in the middle, low drive, poor recovery, low mood. Before you spend money chasing that list, spend three weeks sleeping seven and a half hours and see what's left of it.

The stuff that works

You've heard most of this. You're probably not doing it.

Same time, every day, including weekends. Your body runs on a clock and it wants regularity more than it wants any particular bedtime. This one matters most and gets broken first.

Cool and dark. Your core temperature has to drop to get you under. A warm bedroom in a Maui summer is a real obstacle, not an excuse.

Cut caffeine by early afternoon. It hangs around for hours โ€” half of it is still in you five or six hours later. The 3pm coffee is in your system at 9pm. People swear it doesn't affect them, and their sleep tracker disagrees.

Alcohol is not a sleep aid. It'll put you under faster and then wreck the second half of the night. That 3am wake-up with your heart going is the alcohol clearing.

Get light in your eyes in the morning. Outside, within an hour of waking. It anchors the whole clock. Ten minutes on the lanai with your coffee does more than any supplement in this paragraph.

The part I want you to take seriously

If you snore, and you're tired during the day even after what should have been enough sleep โ€” get screened for sleep apnea.

I'm not being cautious. Sleep apnea is common in men over 45, it's massively underdiagnosed, and it does real damage: it drives blood pressure up, strains the heart, tanks testosterone, and makes losing weight harder, which makes the apnea worse. It's a loop.

Other signs: waking with a headache or a dry mouth, needing to get up to urinate repeatedly at night, and โ€” this is the one โ€” your partner telling you that you stop breathing. If someone has said that to you, that's not a joke to repeat at dinner. That's a referral.

Testing is much easier than it used to be; a lot of it now happens at home with a device you wear for a night. And treating it is one of the biggest turnarounds I've seen in clients. Men who thought they'd lost a step at 50 get it back in a month.

Ask your doctor. It's a short conversation and it's occasionally the single most valuable thing in this whole library.
